Building your personal dopamine menu is a delightful way to curate a “buffet” of joy-filled activities, and with the help of a free printable, it becomes a super easy and restorative afternoon project designed to put your mind at ease. Hi! I’m Shelby or @shelbyonpapaer on Instagram, and I’m sharing a guide to creating the ultimate dopamine menu!

A dopamine menu is essentially a curated "menu" of activities that are guaranteed to give you a natural mood boost, acting as a pre-planned toolkit for those moments when your brain feels foggy or uninspired. Instead of scrolling aimlessly through your phone when you're in a funk, you can turn to this list of "dishes"—ranging from quick five-minute "appetizers" to more immersive "entrees"—to intentionally shift your energy. By putting these ideas on paper before you're feeling down, you remove the mental exhaustion of decision-making, making it easy to choose a restorative path that truly nourishes your spirit and puts your mind at ease.

Let’s get started by setting up our menu and to make it even easier, I’ve created a free printable to get you going! You can either draw in each section or print and cut them out.

APPETIZERS

For those quick 5-10 minute “Appetizers,” the goal is a rapid shift in energy or environment without requiring a huge mental lift. These are perfect for breaking a “funk” before it settles in. Here are a few quick, high-reward activities to add to your menu:

  • Make a Fun Drink: Get your day started with your favorite iced latte recipe, matcha or smoothie to instantly boost your mood.
  • Morning Skincare: Take your time to focus on the cooling sensation of a roller or the scent of your favorite moisturizer, turning your routine into a mindful moment of self-care.
  • 5-Minute Brain Dump: Set a timer and jot down every thought or worry floating in your head until the paper is full and your mind feels light.
  • 10-Minute Tidy Up: Pick one small, visible area-like your desk surface or the coffee table- and quickly clear the clutter.
  • Create a To-Do List: Grab a pen and write down your top three priorities for the day, giving yourself a clear, manageable list to conquer for the day.

ENTREES

For those moments when you have a bit more time and energy to invest, these “Entrees” are more immersive and satisfying activities. They’re designed to help you truly “get lost” in a task, which is a great way to break out of a funk and find your flow again. Here are a few 30-60 minute activities to add to your menu:

  • Read a Book: Curl up in a cozy spot and lose yourself in a gripping thriller or a lighthearted romance, letting the story fully transport you.
  • Create a Mood Board: Spend an hour cutting out images from magazines to create a physical collage that visually captures your current inspirations and dreams.
  • “Unplugged” Walk: Head outside for a 30-minute stroll without any headphones or distractions, focusing entirely on the fresh air and the sights of your neighborhood.
  • Try a New Recipe: Find a low-stress recipe you’ve been curious about and enjoy the process of measuring and mixing to create a delicious, rewarding treat from scratch.
  • Watch an Episode or YouTube Video: Intentionally sit down to watch a long-form video from one of your favorite creators or an episode of a show that always makes you laugh.

SIDES

The “Sides” are those low-effort additions that make a mundane task feel a little more special. These are activities you can "pair" with things you already have to do—like chores or administrative work—to make the experience more palatable and rewarding. Here are a few additions to add to your menu:

  • Put on a Face Mask: Let a hydrating or clay mask work its magic while you’re answering emails or tidying up to turn a chore into a mini spa session.
  • Listen to an Audiobook: Press play on your current read to keep you company while you’re doing laundry or commuting.
  • Light Some Candles: Let a cozy scent fill the room to instantly shift the atmosphere of your workspace or living area.
  • Change into Comfy Clothes: Swap your "outside" clothes for your favorite oversized cardigan or softest leggings to give your brain an immediate signal to relax.
  • Call or Text a Loved One: Reach out to a family member or friend for a quick check-in to feel a sense of connection and warmth during your day.

DESSERTS

"Desserts" are those small, indulgent rewards that feel like a "cherry on top" after you’ve completed a task or simply need a tiny spark of luxury. These aren't necessarily about productivity—they are pure, simple treats for the senses. Here are a few indulges to add to your menu:

  • Take Yourself on a Solo Date: Make a reservation at that nice restaurant you’ve been eyeing, dress up in your favorite outfit, and savor a meal while enjoying the peaceful luxury of your own company.
  • An Entire Day of Your Favorite Hobby: Clear your schedule and dive deep into your creative passions—whether it's an afternoon of intricate paper-crafting or a multi-page journal spread.
  • Go on a Shopping Spree: Treat yourself to a trip to the stationery shop to pick out some fresh stickers, washi tape, or a new pen that sparks immediate inspiration.
  • At-Home Takeout + Movie Night: Order from your favorite local spot, put on a cozy film that always makes you smile, and let yourself fully unplug for the evening.
  • Treat Yourself to a Massage or Mani/Pedi: Book a professional session to melt away tension or spend an hour at home giving yourself a luxurious, colorful manicure.

SPECIALS

To round out the menu, we have the "Specials." These are the high-impact, big-energy activities that you don't do every day, but they serve as a total "system reset" when you’re stuck in a significant funk. They usually require a bit more planning or a larger block of time, but the payoff for your mood is massive. Here are a few extra activities to add to your menu:

  • Trip to the Bookstore: Spend an entire afternoon wandering through the aisles of a bookstore, letting yourself get lost in the stacks until you find the perfect new story to take home.
  • Day Trip or Weekend Getaway: Pack a small bag and head to a nearby town or a scenic nature spot for a fresh perspective and a much-needed break from your daily routine.
  • Take an "Everything" Shower: Turn your bathroom into a private spa with your favorite hair masks, scrubs, and skincare, emerging feeling completely refreshed and renewed from head to toe.
  • Go See a Show or Concert: Immerse yourself in the energy of a live performance—whether it’s a local play, a symphony, or your favorite band—for a night of pure entertainment and inspiration.
  • Host a Dinner Party with Friends: Invite your favorite people over for a cozy evening of good food, shared stories, and the kind of laughter that stays with you long after the night ends.
